The Home Office Setup That Actually Prevents RSI

Most home office advice is about aesthetics — a nice desk, good lighting, a plant in frame for video calls — none of which touches the actual biomechanical risk factors behind repetitive strain injury. The setups that actually prevent RSI are boring and measurement-driven, not photogenic, and most of the fix is free or under $50 once you know what to change.

Monitor: height and distance, not size

The top of your screen should sit at or just below eye level, and the screen should sit roughly an arm's length away — about 20 to 28 inches. Too low, and you spend hours in neck flexion looking down; too far, and you unconsciously lean forward to compensate, which defeats whatever lumbar support your chair provides. A stack of books under a laptop, or a $20 monitor riser, fixes the height problem faster than any other single change.

Keyboard and mouse: elbow angle and wrist position

Elbows should sit at roughly 90 to 110 degrees, with the keyboard at or slightly below elbow height — not up on a desk that's too tall for your chair. Wrists should stay neutral: not bent upward to reach a keyboard that's too high, and not bent downward resting on a desk edge. If your forearms slope upward or downward to reach your keyboard, that angle is the wrist strain, not the keyboard itself.

The laptop problem nobody's setup actually solves

A laptop's built-in screen and keyboard can't both be correctly positioned at the same time — it's a structural limitation, not a setup mistake. Raise the laptop so the screen is at eye level and the keyboard is now too high for a neutral wrist angle. Keep the keyboard at the right height and the screen is now well below eye level, forcing neck flexion. There's no laptop-only arrangement that solves both. The only real fix is separating the two: an external keyboard and mouse paired with either an external monitor or a laptop stand, so screen height and keyboard height can be set independently.

Chair: feet, knees, lower back

Feet flat on the floor or a footrest, knees at roughly 90 degrees, and lumbar support that actually fills the inward curve of your lower back — not just a cushion behind your upper back. If your feet dangle or your knees sit higher than your hips, the seat is too tall relative to your desk, and no amount of chair quality fixes that mismatch; adjust desk or seat height before upgrading the chair itself.

Eyes: the 20-20-20 rule

Every 20 minutes, look at something roughly 20 feet away for at least 20 seconds. Screen-related eye strain isn't primarily about brightness or blue light — it's about sustained close-focus without a break, and this is the cheapest fix on this entire list: it costs nothing and takes 20 seconds.

Where to actually spend money, in order

  1. External keyboard, mouse, and a monitor or laptop stand (~$50–150 total) — solves the laptop problem above, which is the single highest-leverage fix available.
  2. Desk or seat height adjustment — often free if you already own an adjustable chair; a $20–40 footrest if you don't.
  3. An actual ergonomic chair — genuinely useful, but low-value if the first two items aren't already sorted, since a great chair can't fix a monitor that's forcing your neck down all day.

Position matters less than movement

Even a textbook-correct posture held motionless for three hours is itself a risk factor — static load on the same muscles and joints causes strain regardless of how "correct" the position is. Standing desks help less than marketed if you just stand in one static position instead of sitting in one; what actually matters is changing position periodically; a basic timer to stand, stretch, or walk every 30 to 60 minutes does more for RSI prevention over a year than most equipment purchases.
